Okay so I have a new 3 day split I am working off of. Todays workout had a little more volume than I could get away with in my morning workout but it was a phenominal workout. Everything was a 2-0-2 tempo and felt great, easy to control up and down because I didn't have to conetrate on two separate speed counts. By the time I got to shoulders it was running a little longer than I wanted to alot time to but this was also figuring out weights finding replacent machines because it was at a busier time than our normal workout. Wide Grip bench was going to be decline but it was busy. It just so happens the contraction was so nice on the wides I am leaving them in instead amd maybe replace the straight arms with cable crossovers to get lower chest more instead. I real love crossovers anyway...

Chest
DB Low Incline Bench - 35x12, 60x12, 60x10, 60x8 - These felt great I used my sleeve and it kept everything so tight. I was really impressed.
HS Wide Chest Press per side - 105x12, 105x10, 105x9 - As I mentioned about did these because decline bench was busy but going to keep here the contaction was so complete and had a slight decline motion to it as well. Almost like a cable crossover just that you can go heavier on...
Straight Arm Fly or pec deck - 180x12, 180x8, 180x7 > 120x7>70x7 - This was slow too but an all out effort even moreso because tendon was not being pushed.

U.H.G. Dorian Row - 85x15, 135x12, 145x12, 145x9 - Oh the squeeze Feel the burn. I did not allow any body english because the tempo of 2-0-2 does not allow for momentum nor body english. My shoulders dise rise noticeably as I sinched in my traps and middle back to complete the move with every muscle fiber on my back flexed fully. That was completing a rep and it felt fuggin awesome!
Wide Grip Pull Down - 135x9, 135x6, 120x7 As you can tell by the weight drop the volume had me biting of more than I could chew. Next time we make it to 3rd set at 135 too. Baby Steps.
DB Pull Overs - 80x10, 80x8 > 47.5x5 Man these just felt great, I have to say my chest was so pumped up I looked huge holding the dumbell diamond gripped over my pumped chest. When I am a bit leaner I will have my wife take a picture of me doing them with chest pumped it looks pretty sick.
Shoulders
Standing Military Press - 115x11, 115x6 - By this time I realized the program had gotten long and we needed to speed it up and make some adjustments for when we did this in the morning on trunkated time frames.
HS Front Shoulder Press - 95x7, 85x4 as yo can tell by the drop in weight again I was giving it my all and it was taking it from me but with great reisistance...
Lateral Raises - 90x9, 90x5 > 45x7 - These felt great and I knew they were also the end. I was worn out and battle torn buy the end of this one guys. I will get my stamina for more sets per body part quickly and even with at 2-0-2 tempo we will see some strength increases and composition improvements. Speaking of. I will put my current stats below.
Here is a peak at the split and exercises choices I came up with. I am very pleased with todays workout. VERY!
Tempo 2-long enough to squeeze at peak-2, I do a shoulder specific warmup before any upper body work. Including lightely weighted multidirection rotations, rotator cuff exercises and even some core activation. Due to this and the lighter weight being used no more than one warm up is needed. The First exercise of bodypart gets 1 Warmup and 3 worksets. The second and third exercises the joints are already adequatey warmed up and there is no need for further warm ups sets. Unless the exercise is new, or challenging you should not need an exercise specic warm up to get your CNS ready to change exercises or angles. I digress the second and 3rd will have 2 worksets each but the third exercise which is an isolation movement in all cases will be accompanied by a double drop set.

I chose rack deads for not only what they will do for my traps but the rest of my back thickness without taxing my lower back as much and offering my knee tendon stimulus to grow as well. I will be using wraps for sure on these and probably holding for 3-5 seconds at top. They will also increase the energy expenditure of the workout.
If anybody wants to use it feel free just say you snagged it from me. I split it for maximum recovery for my arms and in some places there may be better choices for you but for me these selections work well.
Body Composition as of Saturday morning. I lost some LBM and fat but the LBM was expected due to dropping my carbs in half. However that is only water and glycogen. I am sure after Wednesday nights refeed I will be pushing 198-199 in the morning, and looking tighter and more cut. I have lost a lot od VAT recently and it is making me think it might be good to incorporate VAT attack right now to get the circumference of my stomach down as quickly as possible allowing more time for my skin to tighten in the end.

Well GH, you just nailed the goals of the ruotine specifically and to a T! After this first workout I feel that I WILL put on muscle during this prep. The workout was phenominal and my shoulders, chest, back and even arms are all starting to get sore. I am a day 2 sore guy so the DOMS showing up now is pretty impressive considering my test levels are high and my androgen receptors really seem to be responding to the Receptor I am using. Without increasing my dose of SWOLE I have noticed more aggression and Alpha Male behavior recently. I can't wait to see how well the SWOLE Stack goes with it.the new routine is....well new...
Im interested to see its effects on ur over all development. Specifically what are ur goals and length of time that ur switching to this routine?
It seems to me by the routine exercises and tempo ur focusing more on muscle develpment. Something that will have ur muscle nice and primed as ur prepare for a contest prep. Rounding and filling the chest, widening and thickening the back, adding nasty mass to the shoulder and legs all while allowing those little accesory muscle to get the extra attention they need. A whole day for traps and arms was a nice touch.
Thanks Brother, It is my extremeties that are feakishly lean that bring the bodyfat down average down. My abs are still playing shadow games especially since I am not shaved nor trimmed at the moment. I will need to be at about a good 10 in the abdomen for the abs to look good and then they will just keep shredding from there. The good thing is I don't have much left on my legs and arms so everything will start coming from my obdomen from here on out. Well the bulk of the fat loss anyway. I am trinking of introtucing VAT Attack as mentioned before to get visceral fat down to reduce girth and get the skin shrinking process going.Impressive bro. Your leanness is amazing

Wihs I felt up to squats but I need more weight rather than ego an unstability of squats so I will stick with my leg press that I can safely move more weight for now. Oh by the way I ended up having a bit of a carb u this weekend. We had a death in the family and were on the road all day and night. I was in an out of various places along the highway for food so I ate more wheat bread and rice than usual with healthy choice meals. Even though I would say I think I closely maintained caloric intake to what it should have been, over the day and a half I have filled up quite a bit. Yesterday I did not eat many carbs but am still very full today and actually weighed in at 200.5 before my workout this morning with shoes off. I can assure you I did not gain any fat so this is a good indication of how much room for glycogen I have as I am not bloated or anything and in that 24 hours probably ate 800 grams of carbs .
I would know it takes about 1500-1800 grams to get bloated or spill over... :tongue2:

yeah the wheat bread, and only the home bakes stuff that I KNOW is 100% complex and organic is a weak spot of mine. We have basically unlimited supply of the stuff, and when lunch rolls around... it is hard not to make a quick sandwich with PB and honey... sooo tasty...

Thanks to both of you. It was my wife's Grandmother I didn't really know her but the kids spent time with her everytime they went to Louisiana and they just broke up. It was the first big loss like that for them and my first time to see my children sob like that. I was not expecting to cry but seeing them like that broke my heart.

Geezus, you have a fantastic bodyfat% :usa2: and at a good body weight. Good job man. I still have a lot to learn about proper cutting. I went from 230lbs down to 188 and I still wasn't 7.936%. I think 12% was as low as I got and I started at 230lbs, 22%bf. I'm trying to lean down slowly this time around to make sure I maintain as much muscle as possible. I was cutting too fast and too hard last year, even when Snag and Weaver were telling me to slow it down, so I've listened. What sucks about the lack of simple sugars isn't so much my bodybuilding movements, it's my explosive Olympic lifts like the power snatch and power clean, especially the snatch that's suffering. I almost collapsed under the 135's with the power snatch this morning and it was slightly embarrassing.

Hey guys, what do you think about stategically upping stoked dosing the last few days before a contest to help dry out? Would this be ok, and if so how would you go about it. I was just thinking to upping it to 6 ed while drying out. So I finish my carb load on Tuesday evening, then on Wednesday to Saturday increase the dosage.
That seems like a lot of ResV in a day but I think Snag was playing with dosing that high not long ago with success. You may want to ask him about that. If I remembered the thread I read it in I would post it for you. All I have to offer on the subject sadly.

Normally, I tend to cut much more drastic, but that's because I over-cardio in the past (double 60 min sessions + my lift), so these numbers are not what I'm used to in terms of effective progression, but what are your thoughts?
I would stick with what you are doing. That is optimal any more and you will definitely lose LBM. It will even slow to 1 lb a week as long as muscle is not going away the composition catches up very quickly and you go from the edge of cut to shredded with minimal loss on the scale.
Could be.This is exactly what is happening to me. The easy pounds are gone and now it is about a pound a week. I like this way because I have not lost an ounce of strength or muscle, the Pink Magic PROBABLY has a lot to do with that though.

Have you tried the arm-crossed version of the front squat Kleen? My wrist can't handle the Clean grip for the front squat either, especially when going hams-to-calves, but the cross-arm, bar resting across the shoulders works solid for me. I just did them last night, I love them for the core action (I also do over-head squats for the core strength/stability, but it's not so relevant for bodybuilding purposes, great for O-lifts & sports though).
