In the Gutter - Recomp / Rehab & Mobility log

Little upset that I had to work 12 hours today on a project...got to the gym with little time to spare before they were closing and the squat racks were all taken up. I waited till one was free then had at it.

I actually thought the gym was closing at 11 today but it was closing at 10. I didn't realize this until I finished about 15-20min of foam rolling and some hip stretches. Still glad I foam rolled prior to training though. I always need it.

Wednesday June 4 Workout - Fullbody Routine - Day 1

So I opened with Front Squats. First time I've ever done these. Well I was disappointed to find out that I had ****ty mobility in my left arm due to the surgery I had. I figured It'd be fine enough to do front squats. My wrist killed the whole time on that side and I could not lift my elbow as high as the right side.

LOWER BODY

Front Squat

Warmed up with bar x 10
bar x 10 again
# x 6 (left wrist = pain / right wrist = totally fine)
# x 6 (left wrist = pain / right wrist = totally fine)
# x 6 (left wrist = pain / right wrist = totally fine)

I am not even going to write the poundage on this lift as I was severely disappointed. I need to learn how to do crossarm front squats, then I'll be in business. In the meantime, I'll need to work on that shoulder/wrist mobility.

RDL's (my hamstrings are kinda tight, so these were a bit inbetween SLDL & RDL's)

90 x 15
90 x 12
90 x 10

Note: first time deadlifting since before the surgery. My 1RM was 455 prior.
Note #2: I got to 455# on my 1RM deadlift, 3 months after starting them up after having excluded them for about 2yrs. Not worried about my #'s jumping back up. I got to 455 doing Starting Strength and then 5/3/1, within 3 months of starting very low.

CHEST

DB Incline Press (keeping weight low, volume high. Will increase weight 5 pounds per week)

warmed up with barbell
barbell x 10
barbell x 10

2 x 45 x 10
2 x 45 x 10
2 x 45 x 10

Machine Flies (cable machine was broken)

150 x 10
150 x 10

Shoulders / Traps

Clean & Press

Sped through this, didnt' get in my planned # of sets, had to move fast, 7 min left before gym closing, got warned 3 times

65 x 10
30s rest
65 x 8

Note: Left shoulder hurt a bunch, but no sh!t, I didn't get to warmup... ffs

BACK

Low Cable Rows

70 x 14
80 x 12
80 x 10

Wide Grip Lat Pulldowns

90 x 10
90 x 8

Had to rush out of the gym... got kicked out

Not the best workout, but at least I got it in tonight!

Repeating in 2 days, but with more volume, and adding in more lifts (arms, more back, etc). Gotta learn that crossarm front squat form for next time.

Weighed in at 230# tonight post workout. Down 10# since maybe a month ago. Water, etc, but I've gone down almost 2 belt sizes too. Liking the way I'm looking in the mirror. Something to note: I've been in ketosis 2 weeks now, but damn I still get a pump during my workout and am pretty vascular in my shoulders. Def due to the ped's though, even while lacking carbs/glycogen.

Started my first refeed last night, eating strictly carbs and protein and as little fat as I can until tomorrow morning.

Had my first depletion workout yesterday... was pretty tough getting through it all. I ran out of BCAA's about a week ago and am definitely thinking that I need intra-workout BCAA's again. I'm always a bit cautious about using them on a CKD though, since certain aminos prevent ketosis. I guess it won't quite matter as long as I'm using them intra-workout though.

Here's last night's log. With my warm up / foam rolling etc, it took nearly 2 hours to get through:

Foam rolled for about 25 min to start. Flat on back, then on each side/lat, focusing on lower and upper lat as well as each rotator cuff. This has been preventing any back spasms and is completely necessary for me now. Also rolled out my legs/hips.

Friday June 6 2014 - Fullbody HST-type Routine

Did some foam rolling to finish off. Slammed down a post-workout shake with 35g protein and 60g of maltodextrin. Currently have a carb feast today, continued from last night.

For those following along, here's a small update about my shoulders. I haven't been making too many notes about how they have been treating me during / after workouts.

During training, it's my left (operated) shoulder that can cause me issues due to tightness. I usually warm it up quite a bit with shoulder separations, using a band or towel to stretch overhead and behind the back and then back to front. I also try to stretch my shoulders in internal rotation, using a band like in the 2nd part of this video:

Outside of training, it's my right shoulder, the one with the unrepaired minor SLAP tear (bicep tendon is fine, no pain or tearing), that causes me weird pains at random times. It's strange, I was washing some glass in my apartment today, and I just moved my shoulder in a weird way that caused immediate pain. But while training it feels completely fine. Very odd. I think I will increase my band work and include it on off days, while doing more shoulder mobility drills. I've been focusing on the hips too much in the past months.

I'm hoping someone can help me with this. My calves have been very sore / achy after that last fullbody day. The whole calf but also seemingly bad long the shin bone. I have a couple really good pairs of tall Rogue compression socks. Should I start wearing these while training? I used to only use them for sprinting. Will these help? Sean1332 do you have any opinions about this? I know hydration plays a big role in leg cramping as well, but this achiness is keeping me from falling asleep at night too. Been needing to break out the lacross ball before bed. Looking for anything that could help with this.

Hm and it's not a shin splint? I wear compression shorts underneath neoprene Rheband briefs for my hips/thighs. I guess compression sleeves would work in the same capacity for the calves. Not sure, man.

I just roll my calves on a regular basis. When they get real bad, I voodoo compress them.

Good calve info

Keep in mind, I have zero background on any of this **** lol I just keep trying to find ways to make my hips function so I can squat wide a a **** lol

Sucks about the SLAP tear. I finally started getting my shoulders back on track. No tear though (that I know of..)

Ahh yes I should break out the voodoo bands. Haven't touched them in a while.

I think I might cut back on dips for a bit too, and add in more internal/external rotations and such. It's likely the dips that are the culprate on that shoulder atm.

I don't think I'll risk doing a dip for the rest of my life lol

Sucks though because I was getting good at them, they were feeling good and I could tell they were starting to add on some extra size. I used to hate them but was starting to love them.

Lately I've been doing a bridge with all my weight on my upper traps and rolling from mid traps to upper traps, usually 1 inch at a time and focusing on the 0.5-1 inch area, using a firm (black) mini rumble roller. It's deadly lol

Also using the super nova from Rogue

Use that rumble roller on your caves and soleus, also wear the compression sleeves on your legs. These things usually help any shin pain I have. If it persists, then a lacrosse ball or beastie ball behind the knee could help too

Yup I usually use a lacrosse ball behind the knee daily, works wonders. I'll use the rumble roller on my calves when I'm laying down watching TV/movie, and just rotate my leg side to side. Feels great. I think I'll start wearing the compression sleeves/socks in the gym now too. I'll be the only one at this new gym I'm at wearing them hehe... I joined NYSC again for the corporate discount I get and just the convenience.

I see so much ridiculousness there, I should get some of these people on video sometime. So much craziness there, makes me scratch my head and or shake it side to side almost daily lol. I try not to judge, but wow.

Think I'm going to order myself a pair of Inzer Power Pants as well, to wear under my shorts. Could definitely use them with all the volume I will be doing in the coming weeks. Going to have to do some research into sizing/fit as they are only available to order online.

Invalid Link Removed

I know I need to strengthen my core and lower back, but with the amount of volume I'll be doing, squatting, deadlifting and clean & pressing 3 times a week (beltless), I'm not worried about these causing me to lose strength gains. I see it as injury prevention/rehab.

Those will be excruciating man FYI They have ZERO give and are meant for geared powerlifters. You could always get a size bigger too though.

Ahh true, good looking out. I like the shape / height of them. Was looking for good compression shorts and someone mentioned these on T-Nation. Was also looking at the Inzer standard erector shirt. Basically looking for good compression gear to help me avoid injuries with the new training frequency.

Someone wrote this on T-Nation, which caught my eye: "Inzer Power Pants. They look like a thicker, stronger compression short. Just buy them a size or two bigger if they're too tight for your taste. They're definitely not a powerlifting squat brief. A few of my training partners use them when squatting/doing leg work without gear. "

On a side note, someone in the condo across the 1 lane street I'm on is having sex with their window wide open. She's asian by the sounds of it lol

lol awesome

and they're most definetly a PL brief. Maybe not the strongest by any means, but I have a pair that's sized correctly (at the time I wore them), and it's hard to even get down to a deadlift bar. They won't stretch a bit so they're much more than compression briefs. A size or two larger I can see being able to do lunges and stuff at least. They'd be great to overload and help save the hips. What's your waist size and bodyweight? I think mine are 34's. You can have em.

Holy ****, I just taped up my shoulder with 2 voodoo bands (black ones) for about 5min and damnnnnn... had to get that off quick. lol

I'm about a 35 right now (carbed up). Will be a 34 by end of next week. You sure you don't want em? That would be sweet man.

Is there a brand of compression gear you recommend for the type of work I'll be doing? Very high volume 3x weekly. I'm tempted to check out the Reebok Crossfit HQ store here in NY...but I don't want to be a billboard for CF.

Nicccce I should try that again.

They're yours if you want them, but they'll be tight as ****. I wear these neoprene Rheband blue "warm pants". They provide zero resistance but they keep everything warm, just like a knee sleeve would. There's some similar ones out there as well. Just can't think of it off the top of my head.

The Reebok store would be cool I think. I'm sure it's expensive as fuk though lol

Yeah I'm looking for something that will have some resistance while making everything tight, with a bit of a rebound effect. Maybe I'll check the Reebok store out. Their online prices don't seem horrible. But I'm not sure if their stuff will have any rebound to it.

I'll definitely take those shorts if you're willing to part with them. I may need to diet down a bit more for them to be comfortable, but I am aiming for 9-10% bf this summer. By then, a lot of my strength will be back so they should come in handy.

remember although mobility is generally good, not if it costs you stability. With a minor SLAP tear your labrum is already compromised which provides stability and proprioceptive feedback to the shoulder. It would be good for you to include some stability exercises either with a partner or by yourself on a pliable surface.

Do you think the hot yoga classes I take are sufficient in regards to stability exercises? I'll have to admit, my frequency of practice has dropped quite a bit lately. Maybe I should step it back up.

Edit: I am also doing D1/D2 PNF shoulder work with cables. Used to do them 3 times per week but that's dropped to once a week. I def need to up this again.

This is also why I can say I am not a fan of some of kelly starrett's techniques. When mobilizing with the band and maintaining that position you are stretching non-contractile tissue, ie the capsule (which is composed of ligaments) which provides the shoulder (which has limited bony stability) with most of its stability at high velocity movements. When you stretch the capsule it is damn hard to get it to tighten back up without surgery. I'd much rather see someone stretch the contractile tissues first, ie PNF, and if that fails to increase mobility move onto the non-contractile tissues if they are at fault

I'll continue with my D1/D2 PNF work then and will keep using the Voodoo bands. These things are amazing. Painful, but pretty awesome.

could be tibialis posterior syndrome, add in some dorsiflexion strengthening exercises and re-examine your feet/training techniques. I get this if I undertake too many bodyweight/ground reactive force exercises too fast. In the mean time grab some body lotion (serious) and start rubbing your thumb along the bone (it helps)

For shoulder stability (probably not), for overall core stability yes. It depends I am unsure of the intensity/techniques of your class. I hate to give you a vague answer but thats the best I can give you. For shoulder stability your going to have to a.) teach and prime your nervous system to turn and anticipate cuff stability at high velocity this is done best with plyometrics b.) because plyometrics are generally open chain (except push up) it is also good to incorporate some closed chain pliable surface with a partner such as reverse holds on a bosu with a partner providing perturbations. This latter suits well for typical lifts such as bench etc. Remember try and practice stability at ROM that tends to give you trouble.

Good looking on the dorsiflexion exercises. Upon further inspection, I definitely think that will help. I'm also trying to increase ankle mobility atm, so maybe I will work on both together.

It's going to be tough to work with a partner. How about asymmetrical push-ups on a small bosu ball, switching sides after each set. I'll have to come up with some workarounds I think.

That's not bad, its a good start. Watch out for the repaired shoulder as well. Or even some static holds through various ranges (at bottom, mid way, close to lockout) might be able to give you a good start and avoid unnecessary stress on the other shoulder as well.

Nice, I'll look into them. I can get acupuncture covered under my insurance, not sure about reflexology.

My right shoulder is aching a bit today. Looks like I'm going to cut out dips and am only going to go shallow on my flies from here on out. I'm also going to pick up a tight fitting long sleeve compression shirt, probably not till next week though. Going to start doing my D1/D2 PNF cable routine for my RC more often, and will continue to do lightweight high rep clean and presses as those did not hurt me at all. Going overhead will also help build my traps. I was only getting pain with my arm fully extended back during flies. Static holds with a cable at the end of the D1/D2 movements will take care of this I'm sure. It has in the past. I think reverse flies will also end up helping, especially if I add a static hold during scapular retraction. I'm also going to boost up my frequency of internal/external rotations with a DB.

FWIW, magnesium oil all over my shoulders /inner arms / forearms put an end to the aching. Thankfully I'm working from home today. This stuff is gold.

So, tonight's training session didn't go too well. I introduced too many compounds movements too soon, or the dips caught up with me.... but my shoudlers hate me right now. They were doing so well too. But holy sh!t they were bad tonight. I warmed up a lot and rolled them all out too...... I think they were just tweaked from last week though. I'm going to cut out clean & presses, keep my squats and RDL's, and then do tons of PT/rehab work for upper body for a few weeks and see how it goes. I don't even trust my shoulders on a bench right now, althought I suppose DB press is fine, slow and controlled, as well as shallow machine flies.

Today's Log - Monday June 10, 2014

Typing this up as I have a bit of a feast. Super hungry and not going to turn away the food, really below my macros today

Front Squats

Bar x 8
Bar x 8
90 x 5 (left wrist is kinda killing)
90 x 5 (same)
90 x 6 ouch.... when is this wrist mobility going to increase? Seriously...

Switched to deep Low Bar Squats (ATG, but feet wide, not narrow)

135 x 10
135 x 10
135 x 10

Note: felt fine on my back but I could feel my lower back tightening up in the last two sets. Lordosis to blame here. Not working at it enough.

RDLs

Bar x 10
90 x 10 (lower back feels real tight)
90 x 8 (same)
90 x 8 (lower back kinda hurts)

I know I can do more weight if not for my lower back. Note: need to add in hyper extensions and stretch my psoas more, and strengthen glutes/core more

Shoulders (D1/D2)

Diagonal Low to High (Cable machine)

35 x 12
35 x 10
35 x 5 (held each in static contraction for 5 seconds before going back)

Did this for each arm
Repeated this for High to Low Diagonals
Note: Static holds were tough, felt good though

My Shoulders are feeling beat up though, this whole workout. I decided not to do Clean & Presses, so I attempted just Cleans.

Cleans

100 x 6

Shoulders are not feeling good. Stopping this. No more barbell today, or for a little while.

DB Press

50's x 10 x 3 sets

Note: really controlled the eccentric motion to help stabilize my shoulders, went real slow, and to my surprise, this gave me an extra chest pump. Not really surprised though I guess. The eccentric portion is pretty important.

Stopped my workout and went to a 1 hour class of Hot Yin yoga. Felt completely dehydrated after all this. I didnt' take my electrolytes today nor drink enough.

Overall Notes: Back to the drawing board for my training protocol. I wanted to do too much too soon. Shoulders aren't ready yet. Back is feeling better though.

I have company coming in a couple days for almost a week, 3-4 people staying over from the UK. Since I'll be pretty busy in tour guide mode here in NYC, maybe I'll do plyometrics and such from home for the next week, along with band work and goblet squats with my kettlebell. I can probably put that kettlebell in a bag on my back and do pushups too.

Edit: just thought of this. I should use that kettlebell as part of my mobility routine. I can place it on my chest or shoulder while I lay down with a lacrosse ball underneath me on a trigger point. It's pretty heavy though lol

Sorry your shoulder is giving you problems man. Take it easy and keep up that PT work etc. These back and forth feelings of getting better, having pain, and so on are the worst.

The funny thing is, my shoulders feel fine today. I really stretched them out in that hot yoga class after my training session last night. I showed up early in the room and used the heat to warm up - I then did a ton of shoulder separations, sleeper stretch, etc... we also did a lot of shoulder work as part of the class though. When I got home, I soaked my upper body in magnesium oil as well. Had no pain when I woke up today. I am pretty certain I aggravated them due to doing dips, flies and OH press in the same day, 2 days last week...also while on a low carb diet. I might stick to eating carbs when changing my training routine again... the frequency and volume is a bit tough at first.

Speaking of injuries I have a really weird situation going on in my back so I'm going to see my Ortho tomorrow. There's a freaking lump about 2 inches from my spine on the left side that is moveable and when pressure is applied it causes the pain I feel in my back. I think it's a back mouse (lipoma) or lumbar fascial fat herniation, but we'll see what the doc says when I go in. It's right beside my 2 bulging discs in my lower back...

Heavier the better!

Oooo go to Croaxleys Ale House for 25 cent wings....

I've just recently started eating a lot of carbs again. A lot to me meaning 150+ vs less than 50. My training is better, but I'm not sure how much good it's doing in the actual looks department as far as seeing my abs etc. I'm gonna stick with it for at least the rest of this month and see how it treats me though. I'm not used to trying to cut with carbs so idk what to expect really.

Definitely let me know what the Ortho says.

I have a weird situation in my left lat. Ever since my surgery, I get a random burning sensation there. I can pulpate around and find a spot that is extremely excruciating to press on. Almost to the point of crying lol... I have NO idea what it is. I hope it's not something cystic in there. It doesn't seem to hurt while training. It's so strange.

I'm on a few things atm so I'm hoping the carbs get directed to the right places aka muscle glycogen. But I want to start the CKD again in 1.5 weeks. Getting amazing results, down 2 belt loops and all my pants are loose. I'm really aiming for abs by end of July. I'll have to step things up in July, but I've been holding back a bit on cardio etc with the intent that I'll ramp it up. My training is already burning a lot of cals and my off days are very low on calories. But when I train, I want to heat like a horse after.
