Pre-HIIT meal

sup guys

I'm upping my morning jog to 15 - 20 mins of HIIT cardio.
My goal is muscle retention, fat loss.

I always hear I should be eating a high protein meal prior 20 - 30 mins to HIIT but my question is, what to eat?

if I mix up a protein shake with milk, there's now milk (carbs) but I guess if I mix it with water, it's protein but it tastes crap.

So yea, what do you all take prior to HIIT?
